Why Your Weight Fluctuates and How to Track It Properly
Did your weight jump overnight? Learn how water, glycogen, sodium, the menstrual cycle and gut contents can hide the real trend.
Saturday you ate out. Nothing insane — a pizza, a beer, dessert. Sunday morning you step on the scale and it reads 1.4 kg more (about 3 pounds) than it did on Friday.
And then the spiral starts. “I wrecked the whole week.” “What’s the point.” “Monday I start over, for real this time.”
Let me save you the spiral with a ten-second calculation.
The math that disarms the panic
A kilogram of adipose tissue corresponds, as a rule of thumb, to roughly 7,000 to 7,700 kcal. That is a crude estimate — Kevin Hall himself showed the “7,700 rule” oversimplifies what happens over longer timeframes — but it shows how unlikely it would be to accumulate that amount in a single day.
Do the math: for you to have gained 1.4 kg of fat in one day, the approximation would require about 10,000 kcal more than you burned. Not 10,000 kcal total. Ten thousand in surplus.
For most people that’s somewhere around fifteen thousand calories in a day. Five entire large pizzas. By yourself. On top of everything you’d normally eat.
You didn’t do that. You had a pizza and a beer.
So the scale wasn’t measuring fat. It was measuring something else — and that something else has a name, a mechanism and an expiration date.
What the scale actually weighs
The scale doesn’t know what fat is. It measures exactly one thing: how hard your total mass pushes against the floor, in that second. And your total mass includes a lot of things that aren’t you.
1. Glycogen and the water that comes with it
Your body stores carbohydrate as glycogen, in your liver and muscles. And here’s the detail that explains half the fluctuations of your life: each gram of glycogen is stored alongside roughly 3 grams of water.
A trained adult can store hundreds of grams of glycogen. Because each gram comes with water, large differences in those stores can move more than 1 kg on the scale — although the magnitude varies with body size, muscle mass, diet and training.
Which is why:
- A low-carb diet can produce a rapid drop in the first week. A meaningful share is glycogen and water, not fat — and some of it returns as carbohydrate intake rises again.
- A carb-heavy free meal makes you “gain weight” overnight. You refilled the tank and brought the water back.
Same body. Same fat. Different numbers.
2. Sodium
Sodium pulls water. Eat more salt than usual — restaurant food, processed food, soy sauce, that burger — and your body holds fluid until your kidneys rebalance the concentration. That takes 24 to 72 hours.
And note the trap: restaurant food is simultaneously more calorie-dense, higher in carbohydrate and far saltier. All three effects stack on the same day. That’s why “Friday” shows up on the scale with a violence the math doesn’t justify.
3. What’s still in your gut
This is uncomfortable to discuss, but it’s one of the largest sources of daily variation: food and waste in transit weigh something too.
Intestinal transit takes 24 to 72 hours. A day with more fiber, or less, or using the bathroom at a different time can move hundreds of grams on the readout. That is not a change in body fat. It is cargo passing through.
4. Cortisol, sleep and stress
A bad night’s sleep, a week of tight deadlines, an unusually brutal training session — stress and sleep deprivation can alter water balance through several hormonal and renal mechanisms. The size of the effect is inconsistent, and not every fluctuation can be blamed on cortisol, but it can help mask a downward trend for a few days.
Nothing did change in the diet. The stress changed.
5. The menstrual cycle
For women who cycle, this can be an important factor. Fluid retention varies systematically through the month and often increases around menstruation; in the study by White and colleagues, perceived retention peaked on the first day of menstrual flow, not before it. A more recent study found an average increase of approximately 0.5 kg, mainly from extracellular fluid, although individual responses vary.
This has one important practical consequence, and I’ll come back to it: if you cycle, comparing this week to last week is comparing two different points on a wave. The honest comparison is month against month — or the same point of your cycle against the same point of the previous one.
6. New training and inflammation
Started training this week? Came back after a layoff? Did a leg session you’ll remember for three days?
Muscle microdamage triggers a local inflammatory response with fluid accumulation in the tissue. That’s a normal part of repair and adaptation. But it weighs. And there’s a cruel irony built in: the first weeks of training — exactly when you most want to see a result — are the weeks the scale lies to you hardest.
7. Creatine
If you have started supplementing creatine, you may notice an increase in weight during the first weeks. In a meta-analysis, average body-mass gain was close to 0.9 kg, although not everyone responds equally. Part of the early increase may reflect body water rather than fat gain.
How much each thing weighs
Putting it all in one table:

On many days, one or more sources of noise can be larger than the signal you are trying to measure. They also overlap, so the rows should not be added together as if they were independent.
That isn’t a detail. That’s the entire issue.
Why this breaks so many people
A range often used for gradual fat loss is 0.5% to 1% of body weight per week, adjusted to the person and context. For someone at 80 kg, that would be 400 g to 800 g per week — somewhere between 60 g and 110 g per day.
Now compare that to the table above. Your normal daily swing is half a kilo to a kilo and a half. One day’s real progress is a hundred grams.
In other words: on any single day, the noise is ten times larger than the signal. You’re trying to hear a whisper inside a rock concert.
And then the sequence that breaks people plays out:
- You do everything right for five days.
- The scale goes up 700g because of salt, bad sleep and leg day.
- Your brain concludes: “it isn’t working.”
- You quit — on the exact day it was working.
The diet didn’t fail. The reading failed.
The fix isn’t weighing less
This is where most advice gets it backwards. The intuitive reaction is “stop weighing yourself, throw the scale out, focus on how you feel.”
Except that, for many people trying to lose weight, the data points the other way. Studies such as the work by Steinberg and colleagues have associated frequent weighing with better outcomes, especially when it comes with feedback and other self-regulation strategies. By itself, however, a scale is not a magic intervention.
Why? Because more measurements produce a better average. A noisy signal measured every day becomes a clean line. A noisy signal measured once a week is just… a noisy signal — and you’ve handed your entire emotional week to the luck of landing on a good day or a bad one.
So, for someone who can weigh without turning the number into punishment, the rule is:
Weigh daily. Judge weekly. Decide monthly.
Today’s number isn’t a verdict. It’s one data point. It only acquires meaning inside a line.
If weighing worsens anxiety, binge eating, restriction or eating-disorder symptoms, frequency should be individualized with a professional. Waist measurements, photos, performance and less frequent weigh-ins may be better choices in that situation.
How to weigh yourself properly
Standardize the variables you can control:
- Always in the morning, right after waking.
- After the bathroom, before eating or drinking.
- Naked, or in the same clothes — always.
- Same scale, same spot on the floor (hard surface, never on a rug or carpet).
- Every day, weekends included. Skipping Saturday and Sunday means discarding the two days that teach you the most about your own pattern.
And then — the part that actually matters — don’t look at the number. Look at the 7-day average.
Compare this week’s average to last week’s. That 1.4 kg Sunday swing? It dissolves into an average. That is exactly what averages are for.

The daily data jumped all over the place. The comparison between weekly averages still showed a decline.
How long to wait before changing anything
This is the question worth money, because changing your diet too early is the most expensive mistake in the process — you swap a strategy that was working for another one, based on noise, and then you never know what worked.
- Under 2 weeks: insufficient data. Change nothing.
- 2 to 3 weeks of a flat average with genuine adherence: now there’s a reason to adjust.
- If you cycle: use at least 4 weeks, or compare the same point across two cycles. Comparing one month’s luteal phase to another’s follicular phase guarantees a wrong conclusion.
And “genuine adherence” deserves an honest asterisk: before concluding that your metabolism stalled, it’s worth checking whether the log is complete. Under-reporting of calories is one of the most consistent findings in the nutrition literature — and it isn’t dishonesty, it’s the oil in the salad, the bite off someone else’s plate, the weekend eyeballed. A real plateau and an incomplete log look exactly the same in a spreadsheet.
Why weight sometimes drops all at once
There is a pattern anyone who has dieted down recognizes instantly: weeks of a stuck scale, and then suddenly 1.5 kg seems to disappear in two days, without a proportional change in the diet.
Online, this is often called the whoosh effect and explained as fat cells temporarily filling with water. That specific story has not been established by evidence.
You do not need to invent a cellular mechanism to explain the pattern. Fat loss happens gradually, while water, glycogen and gut contents vary on a different scale and can hide it. When some of that noise falls at the same time, the scale appears to plunge. Progress and its appearance on the scale do not have to move at the same pace.
The practical lesson is blunt: a two-week plateau isn’t a plateau. It’s a long Thursday.
When the scale is right and still useless
One last case, and maybe the most frustrating: the scale can be perfectly correct and still be the wrong metric.
If you’re in body recomposition — gaining muscle and losing fat at the same time, which is common in beginners, returners, and anyone with more fat to lose — your weight can sit still for months while your body changes completely.
In that scenario the scale isn’t lying. It’s answering honestly a question you shouldn’t be asking.
So keep at least two other signal sources:
- Tape measurements (waist is the most informative), every 2–4 weeks, always at the same point.
- Photos in the same place, same light, same time, every 4 weeks. You don’t notice the change in the mirror because you see yourself daily; the photo from 8 weeks ago notices.
- Gym performance. Loads going up with weight staying flat is literally the definition of recomposition happening.
A shrinking waist with a flat scale is some of the best news available. And it’s invisible if the scale is your only instrument.
What this means in practice
Seven rules that solve 90% of the problem:
- A single day rarely lets you conclude anything about body fat. Not the good ones, not the bad ones.
- If daily weighing works for you, judge by the 7-day average.
- After a free meal, wait 3 days before believing any number.
- Don’t change the diet on less than 2–3 weeks of trend (4 if you cycle).
- Weight up + measurements down = it’s working. Trust the tape.
- Weight flat + loads going up = it’s working. Trust the barbell.
- The scale measures mass, not merit. It doesn’t know what you did this week, and the number isn’t a grade on your character.
